Working from Home — What is the Ideal Ergonomic Set Up to Avoid Stressing the Spine?

With the rise of remote work, many of us have gone from sitting at a proper office desk to working from the couch, dining table, or a makeshift home setup. While this offers convenience, it has led to a significant increase in back pain, neck stiffness, and headaches — all linked to poor posture and ergonomics.

Why Ergonomics Matter for Your Spine

Your spine is designed to maintain three natural curves — in your neck (cervical), mid-back (thoracic), and lower back (lumbar). When you slouch over a laptop for hours, these curves are compromised. Over time, this places excessive stress on the spinal discs, muscles, and joints, leading to pain and dysfunction.

The Ideal Ergonomic Setup

1. Chair Height and Support

  • Your feet should rest flat on the floor, with your knees at a 90-degree angle
  • Your lower back should be supported — use a lumbar cushion if your chair doesn’t have built-in support
  • Avoid sitting on soft sofas or armchairs for prolonged work sessions

2. Monitor Position

  • The top of your screen should be at or just below eye level
  • Position your screen about an arm’s length away (approximately 50–70 cm)
  • If using a laptop, consider an external keyboard and mouse, and elevate the laptop on a stand

3. Keyboard and Mouse

  • Your elbows should be at approximately 90 degrees with your forearms parallel to the floor
  • Keep the mouse close to the keyboard to avoid reaching
  • Avoid resting your wrists on the desk while typing

4. Head and Neck Position

  • Keep your head directly over your shoulders — avoid the “tech neck” forward head posture
  • Every 30 minutes, look away from the screen and focus on something in the distance to reduce eye strain

5. Take Regular Breaks

  • Follow the 20-20-20 rule: every 20 minutes, look at something 20 feet away for 20 seconds
  • Stand up and move around for at least 5 minutes every hour
  • Simple neck rolls and shoulder stretches can go a long way
